Mini Workouts — Part 2: More Ways to Move

Julia Darrah, NETA CPT Active Aging Specialist

Simple ways to fit movement into your day In Part 1, we talked about using short workouts to stay active when the Arizona heat makes longer workouts less appealing. But mini workouts aren't just a summer solution. They can be a simple way to make movement part of your everyday life—no matter the season. What if we stopped thinking about movement as something that only happens when we’re “working out”? Your body doesn’t know whether you’re wearing workout clothes, standing in the kitchen, or waiting for your coffee to brew. Movement is movement. We started building your mini-workout toolbox in Part 1 with five simple exercises you can combine into a 10minute workout at home. But you don’t always need a full 10 minutes. Instead, think about using those same tools - and other simple movements - as opportunities to move throughout your day. These little bursts of activity are what I call movement moments. A movement moment is simply a small opportunity to add some purposeful movements into your day. Maybe you practice a balance exercise after getting up from your desk. Maybe you do a few hip hinges while waiting for the microwave. Or perhaps you do some wall pushups after sitting through a long meeting. You don’t have to do a full workout every time you move. Short periods of movement can be easier to fit into your day, and they give you more opportunities to practice important movements. Repeating a movement regularly also gives your brain and nervous system more opportunities to learn and become familiar with that movement.

The goal isn’t to turn every spare minute into exercise. It’s to create more opportunities to move - with less pressure to exercise. Build Movement into Your Day Look for opportunities rather than waiting for the “perfect” time to exercise. • A few sit-to-stands after a long period of sitting • A couple of calf raises while you’re waiting for the coffee • A few wall push-ups while something is heating in the microwave • Some gentle rotations after working at your computer • A short balance practice while you’re standing at the kitchen counter You don’t have to do them all. You don’t even have to do them every day. The idea is simply to create more opportunities to move. Five More Tools for Your Toolbox Now let’s add five more movements to your collection. These aren’t necessarily harder than the exercises in Part 1. They’re simply different - giving your body more variety and helping you practice movement patterns that are useful in everyday life. 1. Standing Torso Rotation Stand tall with your feet about hip-width apart and your arms crossed comfortably over your chest. Slowly rotate your upper body to one side, then return to center and rotate to the other side. Keep the movement controlled and comfortable. Let your torso do the work rather than leading with your arms or head.

Think about it this way: you don’t have to do 100 repetitions all at once to practice a movement. A few repetitions here and there can still give you valuable practice.

Try: 8–10 repetitions per side. Movement moment: Try a few gentle rotations after you’ve been sitting for a while.

And there’s another benefit: shorter movement sessions can feel much more manageable than one long workout. You may not feel like exercising for 30 minutes, but you might be willing to do two minutes.

2. Wall Push-Ups Stand facing a wall with your hands placed on the wall about shoulder-width apart. Walk your feet back slightly Continued on next page

Del Webb Dove Mountain News

__________________________________________________________________________ . so your body forms a straight line. Bend your elbows to bring your chest toward the wall, then press through your hands to return to the starting position. Try: 8–12 repetitions. Movement moment: A few wall push-ups can be an easy way to add some pushing strength to your day without getting down on the floor. 3. Standing W Pull Stand tall with your arms extended in front of you. Bend your elbows and pull them back toward your sides, gently drawing your shoulder blades together as your arms form a “W.” Slowly return your arms forward and repeat. Try: 8–12 repetitions. We spend a lot of time reaching forward - at our computers, on our phones, behind the wheel and around the house. Pulling movements help strengthen the muscles of the upper back and give those muscles a chance to work in the opposite direction. Movement moment: Try a few W pulls after you’ve been working at a computer or scrolling on your phone. 4. Standing Hip Hinge Stand tall with your feet about hip-width apart and your knees slightly bent. Keeping your back flat and your spine long, push your hips backward as though you’re trying to close a car door with your rear end. Then squeeze your glutes and return to standing tall. Try: 8–10 repetitions. Think: Hips back. Long spine. Stand tall. The hip hinge is one of the most important movement patterns to learn. It teaches you how to bend and lift using your hips and is the foundation for many strength exercises. Movement moment: Practice a few hip hinges before picking something up from the floor - or while getting ready for your day. ⚖ 5. Step Forward & Hold Stand tall beside a sturdy countertop and lightly place one hand on it for support. Step forward with one foot and pause, holding your position for a few seconds. Step back to your starting position and repeat with the other foot.

Keep your movements slow and controlled and use the countertop as much as needed. Try: 5–8 repetitions per side. As your balance improves: If you feel safe and steady, try taking a slightly bigger step forward. You can also try using less support from the countertop - but only if you can do so safely. Movement moment: Practice a few repetitions while waiting for the coffee to brew or the dish sink to fill. Balance is a skill that benefits from practice, and it doesn’t have to be practiced only during a formal workout. Make Your Movement Moments Count Mini workouts and movement moments aren’t competing with your regular workouts. They’re another way to keep movement woven into your day. Think of your mini workout as setting aside ten minutes to intentionally exercise. Think of a movement moment as taking advantage of the little opportunities that naturally occur throughout the day. Both have a place in your toolbox. And remember: Consistency beats intensity. You don’t need to do more all at once. Sometimes the best thing you can do is move a little, move often and keep going. Your Mini-Workout Toolbox Simple exercises. More options. Ten minutes - and a few movement moments - at a time. In Part 1, we started building your toolbox. Now you’ve added five more tools - and you’ve also learned a new way to use them. Next up in Part 3: We’ll put the toolbox to work and learn how to choose exercises and build your own 10minute mini workout.

Courtside Tips By Rod Dunnett, USPTA Elite Professional

To hit a powerful overhead smash, prioritize positioning and a compact swing like a serve. Use a continental grip, turn sideways early with both hands on the racket (strings pointing down), and track the ball by reaching up with your non-hitting hand as if knocking off an imaginary hat. Grip and Setup Start in continental grip at the net. Spot the lob quickly, pivot fully sideways (right side for right-handers), and shuffle feet to get under the ball - behind it first, then adjust forward if short. Keep your head up and eyes locked on the ball. Swing Technique From a trophy position (racket back near head height), explode upward and forward with a “slam dunk” motion: drop racket slightly then whip it over your shoulder, contacting at 1 o’clock (right-handers) out in front, above head level. Stay sideways through contact, tucking non-hitting arm. Targeting Tip Beginners: Focus on clean contact anywhere, then aim deep to the open court (where opponent isn’t) with a smooth 3/4 swing for control over power.

Mahjong, Mahjongg, Mah Jongg, or Mah-Jongg? Submitted by homeowner Shalice Tilton

American Mah Jongg is a fast-paced game played by four players using a colorful set of 152 engraved tiles instead of cards. Players draw and discard tiles while trying to complete one of the winning hands listed on the National Mah Jongg League's annual card. It's a wonderful blend of strategy, skill, a little luck, and plenty of laughter.

Interested in learning to play? Contact Del Webb Dove Mountain resident Shalice Tilton at 714-308-0726. New players are always welcome! So, the next time someone asks, "Is it Mahjong, Mahjongg, Mah Jongg, or Mah-Jongg?" you can simply smile and say, "Yes!" Then invite them to pull up a chair and join the fun.

Now for the next question... Why is it spelled so many different ways? The answer is: because there really isn't just one "correct" spelling. The game originated in China during the 1800s. When it made its way to the United States in the 1920s, there was no standard English spelling for the Chinese name. Importers, publishers, and game manufacturers each chose their own version, resulting in spellings like Mahjong, Mahjongg, Mah Jongg, and Mah-Jongg. The National Mah Jongg League, which publishes the official annual playing card used for American Mah Jongg, continues to use the spelling Mah Jongg, while Mahjong has become the most common spelling worldwide. No matter how it's spelled, one thing is certain—it has stood the test of time.

Whether you are a seasoned player or just learning the difference between a Bam, Dot, Crack, Dragon, or Joker, you'll find welcoming tables, friendly competition, and plenty of opportunities to make new friends. Everyone is welcome to join the open play on Mondays and Fridays at 1:00 p.m. in the Saguaro Center. Curious about the game? Pull up a chair and see what all the excitement is about! Be sure to register for the Mah Jongg Tea Social on Monday, November 2, from 1:00–4:00 p.m. at the Saguaro Center.
